    If you want muscle you can show off you'll need to build it first, before you do cardio to show it off.

    I'd also say eat whatever you want in moderation, if you think you'll gunna put the time in that day pig out all you want.

    Not sure how quick you want results or if you have the time, but this is just what I do at the moment.

    Monday
    am: Run 3 miles
    pm: Squats, overhead press and deadlifts or bench press and bent over rows

    Tuesday
    am: -
    pm: Row 5000m

    Wednesday
    am: Run 5 miles
    pm: Squats, overhead press and deadlifts or bench press and bent over rows

    Thursday:
    am: -
    pm: bodyweight circuit

    Friday:
    am: Run 3 miles
    pm: Squats, overhead press and deadlifts or bench press and bent over rows

    Saturaday:
    am: Hill sprints
    pm: -

    Sunday: Rest
